The Ingredients:

1.05kg Sweet Potatoes (cubed)
450g Chicken Breast (diced)
4.5 Tablespoons Olive Oil
150g Feta Cheese (crumbled)
2 Bell Peppers (chopped)
1 large Red Onion (chopped)
1 Courgette (chopped)

The Method:
1️⃣ Toss the sweet potatoes and veggies in the olive oil, salt, pepper, and your favorite herbs (oregano or paprika work great).

2️⃣ Roast at 200°C for 20 mins.

3️⃣ Add the diced chicken and roast for another 15-20 mins until cooked through.

I preach a lot about stepping outside your comfort zone, so today I decided to take my own advice. I got up extra early and jumped into my very first Pilates class right here at Snap Fitness Galway.

Walking into a class full of seasoned regulars? Yeah, honestly pretty intimidating. It was hard. It was new. It was absolutely a little scary.

But here is exactly why we need to voluntarily put ourselves in these situations:

🧠 The Dopamine Injection: Trying something completely new triggers a massive, healthy dopamine release—the kind that fuels long-term motivation, not just a quick fix.

At nearly 56, I’ve learned that the most important thing you can build isn't muscle—it's a fundamental, unbreakable belief in yourself.

Society has a very specific "script" for what we should be doing in our 50s. We are expected to slow down, avoid pushing our limits, and accept the average rate of decline. But here is the truth: society operates on averages, and self-belief is the only way to break out of the average.

When you anchor your belief internally, you realize a few things:

🛑 Other people’s limits are just projections: When people tell you what you "can't" do, they are projecting their own fears. Don't adopt their mental barriers.

🛑 The "age script" is outdated: Aging is real, but the rate of decline is dictated by how we treat our bodies. Write your own script based on your capacity, not your calendar.

🛑 Comparison is a trap: If you compare yourself to 20-year-olds, you'll feel inadequate. If you compare yourself to the average person your age, you'll get complacent. It has to be You vs. You.

True resilience requires autonomy. I don't train to prove naysayers wrong; I train because I want to master my own body.

The 2-4-4-2 Moving Protocol 🫁

In for 2 (Nasal Only): Breathing exclusively through the diaphragm and nose acts as a natural speed governor. If you feel the urge to open your mouth, you are simply walking too fast.

Hold for 4: When you walk, your muscles demand more oxygen. Dropping the breath hold from 8 seconds (like in our seated practice) down to 4 seconds perfectly matches your body's increased metabolic demand. It builds mild CO2 tolerance without triggering a stress response or making you gasp.

If you want to shift your body out of stress and into a state of deep recovery, you have to speak its language. This morning routine combines a specific breathwork ratio with natural environmental triggers to activate the parasympathetic ("rest and digest") nervous system.

Here is exactly what I’m doing and why it works:
The 2-8-4-2 Breathing Protocol 🫁

In for 2 (Nasal Only): Breathing through the nose filters the air and produces nitric oxide, which widens blood vessels and improves oxygen circulation.

Hold for 8: This challenges your carbon dioxide tolerance. As your body adapts to slightly higher CO2 levels, it actually becomes much more efficient at delivering oxygen to your brain and tissues.

Out for 4: Exhaling twice as long as you inhale is the most direct way to stimulate your vagus nerve, which actively lowers your heart rate.

Hold for 2: A gentle pause at the bottom of the breath reinforces stillness and prevents hyperventilation.

Morning Light: Getting natural sunlight in your eyes first thing in the morning sets your circadian rhythm. It gives you a healthy cortisol spike to wake up and sets a timer for melatonin later tonight.

Slower Respiratory Rate: A 4-count box breath takes 16 seconds to complete one full cycle, which equates to slightly less than 4 breaths per minute. A 6-count breath takes 24 seconds per cycle, dropping your breathing rate down to just 2.5 breaths per minute.

Greater Breath Control (Pacing): With a 4-count, you can breathe fairly naturally. With a 6-count, you have to be highly intentional about "sipping" the air in and letting it out slowly. If you exhale completely by second 3, you are going to be straining for the remaining 3 seconds of the exhale phase.
